Muscle has its own surplus and deficit

The core problem with the old rule is that body weight lumps two different tissues together. Someone who gains a kilogram of muscle while losing a kilogram of fat shows no change on the scale, yet was in an energetic deficit the whole time. Helms and Feigenbaum argue that surplus, deficit and maintenance only make sense when applied separately to muscle and to fat. Muscle is in a surplus when the body has enough energy and stimulus to grow it; fat is in a surplus when it's accumulating. Both draw from the same pool of incoming and stored calories, and which one gets priority depends on body fat levels.

Two limits your body actively defends

The explanation borrows from Dr. John Speakman's dual intervention model: the body defends an upper and a lower body fat limit, with a wide unprotected zone in between where fat mass can drift freely. Energy only becomes a real constraint on muscle growth once someone drops below that lower limit, a state closely related to REDS, or relative energy deficiency in sport, where intake fails to cover training and basic physiological needs for long enough to disrupt hormones and bone density.

What the research actually shows

A meta-regression led by Helms and Dr. Eric Trexler found that muscle loss during a deficit becomes common only around a 500-calorie shortfall, with huge individual variation. A more recent controlled study on trained lifters around 20% body fat put this to a direct test: one group ate at a roughly 150-calorie deficit, the other closer to 350 calories, and both gained about a kilogram of lean mass over eight weeks. The group in the bigger deficit simply lost more fat, exactly what a two-system model predicts. Contrast that with classic total-starvation research, where leaner individuals shift dramatically toward burning protein for fuel while people with more stored fat barely change, showing why leanness, not calorie counting alone, decides when protein gets treated as an emergency energy source instead of raw material for repair.

What a kilogram of muscle actually costs

A recent modeling paper tried to price out muscle gain directly, adding up the stored energy in the tissue itself, the biochemical cost of synthesizing it, the cost of maintaining existing tissue while building new tissue, and diet-induced thermogenesis. The total lands around 3,200 to 3,700 calories per kilogram of muscle, a number close enough to the old 3,500-calorie rule of thumb for fat loss to be a useful sanity check, even though it describes a completely different tissue. That also explains why the classic "2,000-calorie weight gainer" studies from the 2000s produced such large, fat-free gains: untrained university students training hard on top of a big surplus had both a wide-open stimulus ceiling and no shortage of energy. A 2013 study on elite Norwegian athletes told a different story. Given only a self-selected, roughly 600-calorie average surplus instead of a prescribed 2,000-calorie one, they gained muscle and strength similarly to a group left at maintenance, but with worse jump height and sprint times, since the extra calories mostly became fat rather than muscle once training status, not energy, became the limiting factor.

Protein needs move with body fat

A meta-regression on protein intake and lean mass found the same split. Above roughly 20% body fat, intakes around 1.6 grams of protein per kilogram of body weight were enough to prevent muscle loss, with little extra benefit past that. Below about 12% body fat, the number that stopped muscle loss climbed to close to 2.5 grams per kilogram, and the shape of the response changed too. The leaner the person, the more the body treats muscle as a spendable reserve, and only a higher protein intake convinces it not to.

The practical version

The numbers below are for men; add roughly eight percentage points of body fat for the equivalent thresholds in women.

  • Above 20% body fat: energy isn't the constraint. A modest deficit of up to 400 calories a day, combined with hard training and around 1.6 g/kg of protein, builds close to the maximum amount of muscle while cutting fat. Eating in a surplus here mostly adds fat.
  • Below 12% body fat: the body stops treating fat stores as spendable. A small surplus earns its place, and protein needs rise toward 2.5 g/kg to protect existing muscle.
  • In between, where most people sit: body fat isn't the limiting factor either way. A large deficit or a large surplus isn't necessary; training load does most of the work.

Weight-class sports offer a real-world version of the same pattern: athletes who keep cutting to stay in a lower class often plateau and struggle to add muscle, then see a rapid jump in strength and size once they move up a class and stop restricting energy.

The takeaway

Building muscle "requires a surplus" turns out to be a heuristic that is right for lean, advanced lifters and increasingly wrong the higher someone's body fat sits. For most lifters above roughly 20% body fat, a modest deficit paired with hard training and adequate protein can add muscle while removing fat at the same time. The exceptions were never random; they track body fat and energy availability closely enough to plan around.
